Calisthenics is a form of bodyweight training that uses exercises like push-ups, pull-ups, squats, and dips to build strength, flexibility, and body control without external weights or equipment. A progression is a series of increasingly difficult exercise variations that systematically build strength toward an advanced movement. For example, a beginner might move from wall push-ups to incline push-ups, then standard push-ups, diamond push-ups, and eventually a one-arm push-up, gradually increasing the demand on the muscles and joints at each step.
Progressive overload in calisthenics is achieved by several methods rather than simply adding weight. You can progress by choosing harder exercise variations, increasing the number of reps or sets, slowing the tempo of each rep, reducing rest periods, expanding the range of motion, adding external load through a vest or belt, pausing at difficult positions, or transitioning from bilateral to unilateral movements. This flexibility means that bodyweight training can produce continued strength gains over many years without ever touching a dumbbell.
Beginners should typically train three days per week using a full-body structure focused on fundamental movements: push-ups, rows, squats, and core work. A sample approach is three sets of five to twelve reps per exercise with two to three minutes of rest, advancing to harder variations once three sets of twelve reps feel comfortable. As training volume grows, a push/pull/legs split becomes useful. Push days include push-ups, dips, handstand push-ups, and planche work; pull days include pull-ups, rows, and front lever work; leg days include squats, lunges, pistol squats, and hamstring-focused movements. This split allows training three to six days per week while giving each muscle group adequate recovery.
Different goals call for different rep ranges and rest intervals. For strength, three to five reps of hard variations or five to fifteen second isometric holds are effective, with three to five minutes of rest to fully recover the nervous system. For hypertrophy, eight to fifteen reps of moderate variations with one to two minutes of rest work well. For endurance, fifteen or more reps with thirty to sixty seconds of rest are appropriate. Tempo training, often written as a four-number sequence describing the eccentric, bottom pause, concentric, and top pause, builds control by slowing down specific phases of a rep. Isometric holds of five to thirty seconds develop the specific strength needed for skills like L-sits, front levers, and handstands. Special methods such as greasing the groove, which involves performing sub-maximal sets frequently throughout the day at fifty to eighty percent of max reps, build neural efficiency and strength without significant fatigue. Antagonist supersets pair pushing and pulling exercises back to back, while circuits of three or more exercises performed consecutively build work capacity and endurance.
