Pulling movements form the second pillar of calisthenics, anchored by the dead hang. Hanging from a bar with straight arms builds grip strength and shoulder stability, both prerequisites for more advanced skills. Pull-ups and chin-ups differ primarily in grip: pull-ups use a pronated (overhand) grip with more lat emphasis, while chin-ups use a supinated (underhand) grip with greater bicep involvement. Both primarily train the latissimus dorsi, biceps, rhomboids, and trapezius. For beginners, a slightly wider than shoulder-width grip works best for most people. During a proper pull-up, the scapulae depress and retract (move down and back) at the start of the movement, then elevate at the top. A common issue is feeling pull-ups in the biceps rather than the back, usually due to poor mind-muscle connection or leading with the arms instead of the elbows. Wider grips reduce bicep involvement and increase lat and grip demand, while narrower grips are often easier.
Several progressions and variations extend the basic pull-up. The Australian pull-up (inverted row) uses a horizontal pulling pattern with feet on the ground and body under a lower bar, ideal for building strength before full pull-ups. Negative pull-ups train the eccentric phase by jumping to the top position and slowly lowering down, building strength above current concentric ability. Active hanging keeps the shoulders engaged (depressed scapulae), while passive hanging allows the shoulders to relax and elevate; active hanging trains shoulder stability and is generally preferred for skill work. Variations include typewriter pull-ups (moving side to side at the top), weighted pull-ups (adding external load via belt, vest, or dumbbell between feet), L-sit pull-ups (maintaining an L-sit with the legs during the pull), and commando pull-ups (using an in-line alternating grip).
The muscle-up represents a key milestone, combining a pull-up with a transition over the bar into a dip position. Its two main components are the pull phase and the transition, which is the main sticking point where you shift from pulling to pressing over the bar. The false grip (wrist positioned over the bar rather than under) is essential for ring muscle-ups, making the transition smoother. Strict muscle-ups use no momentum, while kipping muscle-ups use hip drive to generate power; strict is more strength-focused while kipping is useful in higher-rep training. Prerequisites include 15+ strict pull-ups and 20+ dips. A chicken wing flaw occurs when one elbow comes over the bar before the other. Key drills include chest-to-bar pull-ups, high pull-ups, transition practice on a low bar, and band-assisted muscle-ups. Progressing toward one-arm pull-ups follows archer pull-ups, then weighted pull-ups, then one-arm negatives, then assisted one-arm attempts. Elbow pain from pull-ups is reduced by lowering volume, checking grip width, ensuring full range of motion, and adding reverse curls for rehabilitation.
