Recovery, Warm-up, and Injury Prevention

Recovery is as important as the training itself. Most strength training experts recommend 7–9 hours of quality sleep per night, since deep sleep releases growth hormone that facilitates muscle repair and adaptation. Rest days allow muscles to repair micro-damage from training, replenish glycogen stores, and reduce central nervous system fatigue. Training the same muscle group without adequate rest, typically 48–72 hours, can lead to overtraining and regression.

Warming up increases blood flow to muscles, raises body temperature, improves joint lubrication, and activates the nervous system, reducing injury risk and improving performance. A good squat warm-up might include 5 minutes of light cardio (cycling or rowing), followed by dynamic stretches such as leg swings and hip circles, then bodyweight squats, and finally ramping warm-up sets at the empty bar, 50%, 70%, and 85% of working weight.

The rotator cuff is a group of four small muscles (supraspinatus, infraspinatus, teres minor, and subscapularis) that stabilize the shoulder joint. Because they are relatively small yet handle significant loads during pressing and overhead movements, they are injury-prone. Tendinitis, or inflammation of a tendon often caused by repetitive stress or rapid load increases, is prevented by progressive overload, adequate warm-ups, proper form, balanced programming, and sufficient recovery time. Lower-back injuries are prevented by maintaining a neutral spine, bracing the core (the Valsalva maneuver of taking a deep breath and bracing against a closed glottis to increase intra-abdominal pressure), using appropriate loads, and strengthening the core and posterior chain, especially avoiding back rounding during deadlifts, rows, and squats.

Equipment aids and technique support safety on heavy lifts. A lifting belt increases intra-abdominal pressure by giving the core something to brace against and should be used for heavy compound lifts typically above 80% of 1RM but not as a substitute for developing core strength. Wrist wraps support the wrist joint during heavy pressing movements like the bench press and overhead press, while lifting straps reinforce grip on pulling exercises such as deadlifts and rows when grip strength becomes the limiting factor. Proper breathing technique (inhaling and bracing before the eccentric phase, holding the breath through the sticking point, and exhaling during the concentric phase or at lockout) maintains intra-abdominal pressure and spinal stability. The core acts as a stabilizer transferring force between the upper and lower body, and bracing it to create 360° of intra-abdominal pressure is essential during squats, deadlifts, overhead presses, and rows. A spotter is essential for exercises like the bench press and back squat when training at high intensities (RPE 9–10).
