Training Principles and Programming

Progressive overload is the gradual increase of stress placed on the body during training and is the primary driver of strength and muscle gains. Four methods of applying it are increasing weight (adding 2.5–5 lbs), increasing reps within a set, adding sets to increase total volume, and decreasing rest intervals between sets. Tempo changes and improvements in range of motion also count as overload.

Periodization is the systematic planning of training into phases such as hypertrophy, strength, and peaking over weeks or months, and it prevents plateaus, manages fatigue, and optimizes performance for specific goals. Linear periodization gradually increases intensity while decreasing volume over a training cycle, for example using 4×12 at 65% of 1RM in weeks 1–4, 4×8 at 75% in weeks 5–8, and 5×3 at 85% in weeks 9–12. Undulating periodization varies intensity and volume within a single week, such as heavy 5×5 on Monday, moderate 4×8 on Wednesday, and light 3×12 on Friday, with frequent variation preventing accommodation.

Rest intervals depend on the goal. For maximal strength (1–5 reps at high intensity), rest 3–5 minutes between sets to fully replenish the phosphocreatine energy system. For hypertrophy (8–12 reps at moderate intensity), rest 60–90 seconds to maintain metabolic stress. Different rep ranges suit different adaptations: 1–5 reps at 85–100% of 1RM for maximal strength, 6–12 reps at 65–80% for hypertrophy (though recent research shows growth across a wide range of 5–30 reps when sets approach failure), and 15–25+ reps at 40–60% for muscular endurance, which improves the muscle's ability to sustain repeated contractions and enhances capillary density and mitochondrial function.

Programming is often organized into weekly splits. The push/pull/legs (PPL) split divides training into three sessions (push for chest, shoulders, and triceps; pull for back, biceps, and rear delts; and legs for quads, hamstrings, glutes, and calves), typically run twice per week for six training days. The upper/lower split alternates between upper-body and lower-body days, usually four days per week, providing good frequency with adequate recovery. A full-body split trains all major muscle groups in every session, usually three days per week, and is ideal for beginners because high frequency accelerates motor learning. The bro split assigns one muscle group per day, training each muscle only once per week, which is generally considered suboptimal for natural lifters. Most intermediate to advanced lifters also benefit from a deload week every 4–8 weeks, a planned period of reduced training volume or intensity (typically 40–60% of normal), to dissipate accumulated fatigue while maintaining the training habit.
